Jogging for Beginners in India: How to Start, How Long, and How Fast

About 15 years ago, in my early thirties, I had become overweight and quite unfit. At 32, my biological age was 51.

During Diwali of 2011, I decided to turn this around. Over the next two months, I took my health seriously. I ate better, became more active and transformed my fitness. Jogging and running became a big part of that journey. Today, at 47, my biological age is still in the early 30s.

During those two months, I also discovered that everybody around me was apparently a fitness expert.

“Don’t run. Just walk. Running will make you hungry and you’ll eat more calories than you burn.”

“Normal jogging is useless. Only do intervals.”

“Running will destroy your knees.”

Fortunately, I ignored most of this. I walked. I jogged. Eventually, I ran.

Can you lose weight without jogging? Certainly. But jogging helped me a lot. It improved my stamina and made fitness part of my routine.

If you are starting today, I have simple advice: don’t make jogging for beginners complicated.

The Quick Answer

If you’re new to jogging, start with 15-20 minutes of walk-jog intervals, three times a week. Jog slowly enough to hold a conversation. What Is Jogging?

Practically speaking, jogging is simply running at an easy, controlled pace.

There is no universally endorsed speed test where jogging suddenly becomes running. For beginners, effort matters more than speed.

The US Centers for Disease Control and Prevention suggests the “talk test”: during moderate activity you can generally talk but not sing, while vigorous activity makes long sentences difficult.

So if you are gasping for breath within three minutes, you are probably going too fast.

Why Is Jogging Good for Beginners?

Jogging improves cardiovascular fitness and endurance. It helps burn calories and gives your muscles and bones regular weight-bearing activity.

The WHO recommends that adults eventually aim for 150-300 minutes of moderate aerobic activity per week, or 75-150 minutes of vigorous activity.

The important word is eventually. If you are starting from zero, 20 minutes three times a week is far better than one rigorous hour-long session followed by five days of soreness.

Is Jogging Good for Weight Loss?

Yes. Let me clear up one common myth first.

Myth: “You don’t need jogging to lose weight, so jogging is pointless.”
The first part is correct. The second is not.

Weight loss results from an energy (calorie) deficit created over time. Jogging increases energy expenditure and so helps create that deficit.

It also has a behavioural benefit. When I became fitter, I was motivated to protect that progress and became more conscious about nutrition.

Some people feel hungrier after exercise. That doesn’t mean everybody automatically eats back every calorie they burn. Jogging is not a magic fat-loss formula. It is simply a useful tool.

How to Start Jogging: A Beginner’s Guide

The biggest mistake I have seen beginners make is doing too much, too soon.

Someone who hasn’t exercised for years suddenly decides to run continuously for 30 minutes. Ten minutes later, they are questioning life choices.

  1. Start with walking. If you cannot yet walk briskly for 25-30 minutes comfortably, this is your starting point. Walking prepares your cardiovascular system, muscles and joints for higher-impact work.
  2. Warm up. Walk easily for about five minutes, gradually increasing pace. A few ankle circles and leg swings (front and back, side to side) help.
  3. Use walk-jog intervals. This is what I did when I started. Walk 5 minutes to warm up. Then jog 1 minute, walk 2 minutes, and repeat. If one minute feels difficult, jog for 30 seconds instead. Over time, lengthen the jogging intervals or shorten the walking ones.
  4. Recover. For many beginners, three sessions per week are enough initially. Your heart and lungs may adapt faster than your muscles and tendons.

How Long Should a Beginner Jog?

Fitness levels vary, so there is no single correct duration. A good starting point is 15-20 minutes including walking breaks, increasing gradually to 30-40 minutes over about four weeks.

That is not a deadline, only a guide. If Week 2 still feels challenging, repeat Week 1. The plan below shows how the time builds up.

Beginner Jogging Plan: 4-Week Walk-Jog Schedule

Adjust this based on your capacity. Start every session with a 5-minute easy walk.

Jogging Schedule for Beginners: What a Week Looks Like

A good jogging schedule for beginners keeps rest days between jogs, because your muscles and tendons need time to adapt.

That gives you three jogging days without making jogging your full-time occupation. Add sessions only after several comfortable weeks.

What Is the Best Jogging Pace for Beginners?

My honest answer is: slower than you think.

Beginners often confuse intensity with effectiveness. Easy aerobic exercise lets you go for longer with less fatigue. Hard running has its place, but not every jog needs to become a high-intensity interval session.

A simple guide to jogging pace for beginners:

  • Easy: you can talk in sentences
  • Moderate: talking takes some effort
  • Hard: you can manage only a few words

You can follow heart-rate zones or use a smartwatch if you enjoy data, but neither is a must.

Over the years, I have run in parks, on roads, on beaches, on treadmills and while travelling. Pace can feel very different with terrain, gradient and weather. An easy flat-ground pace can feel ambitious uphill.

Measure effort first. Pace comes later.

Does Jogging Damage Your Knees?

Myth: “Running is bad for knees.”

Running places repeated load through the knee. But load is not the same thing as damage.

A systematic review in the Journal of Orthopaedic & Sports Physical Therapy found a lower occurrence of hip and knee osteoarthritis among recreational runners compared with competitive runners and sedentary controls.

That doesn’t mean everyone with knee pain should run. Previous injury, training load and existing joint conditions matter. Often the problem is doing too much before your body has adapted. Sharp, persistent or worsening pain deserves a proper assessment.

If you don’t have such an injury or pain, your body will gradually adapt to jogging, and the muscles supporting your knees will get stronger in the process.

Treadmill vs Outdoor Jogging: Does a Treadmill Count?

Of course it does.

Myth: “Treadmill running isn’t real running, or it’s harmful.”
Your heart, lungs and legs have not received that memo.

A treadmill lets you control pace and avoid traffic, extreme heat or rain. Outdoor jogging gives you varied terrain and changing surroundings. I use both.

You also don’t need to obsess over the famous 1% incline rule. For a beginner jog, choose a speed and incline that give you the right effort. Side note: a treadmill’s cushioning is generally gentler than concrete.

Jogging for Beginners in India: Heat, Humidity, Monsoon and Pollution

A pace that feels comfortable on a cool morning can feel much harder in May heat or high humidity.

On tough days, slow down, run earlier or later, stay hydrated and be careful on slippery wet surfaces.

Air quality also matters in some cities and seasons. The Central Pollution Control Board publishes India’s National Air Quality Index, which is useful to check when pollution is high. On poor-AQI days, a treadmill is a practical alternative.

Include Strength Training

Jogging improves running fitness, but it doesn’t train everything equally. Strength training, especially for your legs, hips and core, complements running well. Two sessions a week fit comfortably around a beginner schedule.

  • Starting too fast: possibly the most common mistake.
  • Increasing distance too quickly: give your body time to adapt.
  • Jogging every day immediately: recovery is part of training.
  • Overstriding (taking longer strides): keep your movement natural.
  • Ignoring persistent pain: mild soreness is different from injury.
  • Comparing yourself with other runners: the person passing you may have been doing this for ten years.

What to Eat Before and After Jogging

For a short, easy jog, it’s fine not to eat beforehand if you feel comfortable. If you’re hungry, keep it simple: fruit, oats or toast.
